Yoga for Desk Workers: 5 Simple Poses to Relieve Stiffness After a Long Day
Hours spent at a desk can leave your body feeling tight, tired, and out of balance. Whether you're working from home or in the office, prolonged sitting often leads to stiff necks, rounded shoulders, aching backs, and tight hips.
The good news? You don't need an hour-long yoga practice to feel better. These five simple poses can help release tension, improve mobility, and bring your body back into balance. They're beginner-friendly and can be done at home with just a yoga mat.
1. Neck Release

Desk work often causes us to unconsciously lift our shoulders or lean our head forward towards the screen, creating tension around the neck and upper shoulders.
Sit comfortably with a tall spine. Gently tilt your right ear towards your right shoulder, allowing the left side of your neck to lengthen. Keep both shoulders relaxed away from the ears and breathe slowly. Repeat on the other side.
Benefits:
Relieves neck and shoulder tension
Reduces stiffness from prolonged screen time
Encourages better posture
2. Cat and Cow Stretch

One of the best movements to wake up a stiff spine. Come onto all fours with your wrists under your shoulders and knees under your hips.
As you inhale, gently arch your lower back and drop your belly, pushing your palms away from the mat, looking forward or slightly upwards.
As you exhale, round your spine into Cat Pose, drawing your belly in and tucking your chin. Flow slowly between the two for 6–10 breaths.
Benefits:
Improves spinal mobility
Releases tension in the back
Encourages deeper breathing
3. Seated Spinal Twist

Twisting helps counteract the repetitive forward-facing posture of desk work.
Sit comfortably with your spine tall. Place one hand behind you and the opposite hand on your knee. Inhale to lengthen you spin and exhale to gently rotate your upper body while keeping your hips grounded.
Hold for several breaths before repeating on the other side.
Benefits:
Mobilises the spine
Opens the chest and shoulders
Refreshes the body after prolonged sitting
4. Butterfly Pose

Long hours of sitting can cause the hips and inner thighs to become tight and restricted.
Sit with the soles of your feet together and allow your knees to gently fall open. Sit tall or lean forward slightly if it feels comfortable. Avoid forcing your knees towards the floor—let gravity do the work.
Benefits:
Opens the hips and inner thighs
Improves hip mobility
Encourages better posture
Helps release tension from prolonged sitting
5. Child's Pose with Side Stretch

Finish your practice with a gentle, restorative stretch.
From Child's Pose, slowly walk both hands to the right until you feel a stretch along the left side of your body and your lower back. Breathe for 5 rounds before walking your hands to the left.
Benefits:
Lengthens the spine
Releases tight shoulders
Stretches the sides of the body
Promotes relaxation and stress relief
A Few Minutes Can Make a Big Difference
You don't need to wait until your body feels sore before moving. Taking just 10–15 minutes each day to practise these five poses can help reduce stiffness, improve posture, and leave you feeling more refreshed throughout the day.
Yoga isn't about achieving the perfect pose—it's about moving mindfully, breathing deeply, and giving your body the care it deserves.
